Two Effective At-Home Workouts for Strength, Power, and Core Endurance

If you’re training at home but still want structure, intensity, and purpose behind your workouts, these two sessions deliver. Both are simple, equipment-light, and designed to build strength, power, and core endurance—whether you’re squeezing in a workout between classes, clients, or family time.

Home Workout 1: Power + Intervals

This session blends strength and conditioning with built-in rest, making it ideal for maintaining intensity without burning out.

Warm-Up (3–4 rounds)
10 banded pull-aparts
5 Russian swings
5 scap push-ups
3 box step-ups (each side)

This warm-up targets upper back activation, hip hinge mechanics, and shoulder stability—key for efficient power cleans and push-ups later on.

Workout: “11.2 Intervals”
Complete 3 sets (one set every 6 minutes):
2 rounds of:
9 power cleans (2 dumbbells 50/35 lb, or a loaded backpack)
12 hand-release push-ups
15 box jumps/step-downs (24/20 inches) or 3-foot broad jumps

Each 6-minute window includes both work and rest. Move with intent during your working time, then use whatever remains in the interval to recover. This structure allows you to push intensity without sacrificing movement quality.

Coaching Notes:

  • Choose a load that allows you to cycle power cleans efficiently while maintaining form.
  • Hand-release push-ups reinforce full range of motion and eliminate “half reps.”
  • Step down from box jumps to reduce unnecessary fatigue and protect your Achilles—especially important if you’re also running high mileage.

Home Workout 2: Core + Control

This shorter session focuses on unilateral strength, coordination, and midline endurance—areas that often get overlooked but are essential for both performance and injury prevention.

Warm-Up (3 rounds)
5 air squats
5 single-leg RDL (each side)
4 box jumps or 2 broad jumps
:30 hollow rocks

This progression activates the posterior chain, challenges balance, and primes your core for the workout ahead.

Workout: 6-Minute AMRAP
2-4-6-8-10…
Tuck-ups
Russian twists (2-count: each side = 1 rep)

Continue adding 2 reps to each movement every round for 6 minutes.

Coaching Notes:

  • Keep your lower back pressed into the floor during tuck-ups to maintain core integrity.
  • Move deliberately on Russian twists—this is about control, not speed.
  • Expect this to escalate quickly; pacing early rounds will pay off later.

Why These Workouts Matter

From a programming standpoint, these sessions complement endurance training and busy schedules:

  • The interval format in Workout 1 develops repeatable power output, which translates well to hill efforts and race surges.
  • The unilateral and core-focused work in Workout 2 supports running economy and reduces injury risk.
  • Both sessions are scalable and require minimal equipment, making them practical for travel, home training, or tight schedules.
